只用引體向上鍛煉背闊肌就足夠了！至于一周練幾次要因人而異，一般2-3次就足夠了，前提是肌肉刺激到位。

引體向上我介紹兩種，強度不同刺激也不同。

動作一:水平引體向上

身體水平位置，找到與髖同高的杠。雙腳觸地身體平直，利用背部帶動手臂發(fā)力，注意挺胸收背。針對刺激提高背闊肌的厚度。

動作二:寬距引體向上

正手握杠，握距在肩寬的1.5倍即可。利用背部帶動手臂發(fā)力將身體上拉，注意挺胸收背。針對刺激提高背闊肌的寬度。

兩個動作水平引體更簡單，適合初學(xué)者練習(xí)提高拉力。寬距引體難度較高，與水平引體配合訓(xùn)練，會對于整體背闊肌和背部其他肌群手臂肌群有良好的刺激提高。

背闊肌怎么練？一周三練可以嗎？

很高興尚形君來解答這道問題。

我們都知道，訓(xùn)練肌肉是通過抗阻訓(xùn)練來刺激肌肉使其生長，在不同肌肉部位所需要的恢復(fù)時間也是不一樣，一般大肌群為48-72小時，小肌群為24-48小時，而背闊肌就是一個大肌群，一般訓(xùn)練之后到超量恢復(fù)這段時間一般都需要經(jīng)歷48-72小時，如果一周三練是很難達到這種恢復(fù)效果的，如果把握不好甚至?xí)斐杉∪鈸p傷等問題，所以一周兩練我覺得是比較合適的，但如果你的訓(xùn)練水平非常高，對于恢復(fù)的處理很到位，則可以進行一周三練。而背闊肌訓(xùn)練主要通過劃船和下拉等動作能夠訓(xùn)練到，下面我將推薦即可動作訓(xùn)練背闊肌。

1.高位下拉，采用坐姿，將身體固定在下拉器正下方，抓住拉桿，手臂伸直，握距不肩寬，抬頭挺胸，核心發(fā)力腹部收緊，然后將桿拉到胸部正前方，并且伴隨著吐氣與身體微微后傾，當桿觸碰到胸部時稍停片刻，然后以較慢速度回到初始位置，并且吸氣，直到手臂伸直，回到初始位置，在下拉過程中應(yīng)該感受到肩胛骨的收緊，向中間夾的感覺，并且想象是大臂向下，小臂不要過多發(fā)力，只是勾掛在桿上。動作大概做到8-12個，做3-5組即可。

2.引體向上，首先抓住單杠，握距寬于肩，雙臂保持伸直，這里對于握力有一定的力量要求，挺胸保持核心收緊，身體不要搖晃，使用背部肌肉發(fā)力，將身體拉起，過程中背部保持平直，并且配合呼氣，肘部向兩側(cè)打開，想象將桿拉至胸前，當下巴自然越過單杠即可，稍微停頓然后緩慢下放身體，并且伴隨吸氣，全程身體不要過度搖晃，直到手臂完全伸直，然后重復(fù)進行即可，這個動作做到8-12次，做3-5組即可，當然引體如果比較有難度，可以使用輔助器械進行?；蛘咄ㄟ^降階訓(xùn)練練習(xí)。

3.單臂啞鈴劃船，首先找一個平凳，將一邊的手與膝蓋放在平凳上，手臂位于肩部正下方垂直于平凳，膝蓋也是在髖部正下方，垂直于平凳，這樣保證手臂和膝蓋不會有過多的壓力，然后另一側(cè)腿部向外側(cè)伸直支撐，另一只手握緊啞鈴，自然下垂，背部保持平直，并且保持抬頭挺胸，直視前方，然后背部發(fā)力，將啞鈴拉起，想象將啞鈴拉向髖關(guān)節(jié)，并且整個過程貼緊身體進行，到最頂端時手臂與水平面平行，或者略高與水平面，然后停頓片刻，以較慢速度下放，將啞鈴盡可能放低，甚至觸碰到地面，然后重復(fù)進行動作，做10-15次，做3-5組即可。

以上就是背闊肌的幾個訓(xùn)練方法，當然除了這些動作，還可以選擇一些復(fù)合動作，比如硬拉等動作，全面的強化到背部肌肉，還有需要充足的營養(yǎng)攝入才能保證肌肉的正常生長，并且合理的飲食搭配還能提高恢復(fù)效率，使得運動頻率增加，更有助于鍛煉背闊肌，最后就是長期堅持鍛煉了，如此往復(fù)就會獲得發(fā)達的背部肌肉了。
